Training Principles

Understanding these core principles will help you evaluate any training plan and understand why certain approaches work. These principles are grounded in exercise physiology and supported by decades of scientific research.

The Fundamental Principles

1. Specificity

Your body adapts specifically to the stress you place on it.

  • Training for a 5K requires different workouts than training for a marathon
  • Running makes you better at running (cycling won't give you the same adaptations)
  • The pace and duration of your training sessions should reflect your goal race

Example: If you want to run a faster 10K, you need to practice running at or near 10K pace, not just log slow miles.

2. Progressive Overload

To improve, you must gradually increase training stress over time.

5. Individualization

  • Listen to your body and adjust generic plans to fit you
  • Compare yourself to your past self, not to others

6. Diminishing Returns

The more trained you become, the harder it is to improve.

  • Beginners see rapid gains with minimal training
  • Advanced runners need higher volume and more sophisticated training for smaller gains
  • There's a genetic ceiling to performance, but most people never reach it
  • Focus on the process, not just outcomes

  • Build aerobic base with easy running
  • Increase volume slowly before adding intensity
  • Prioritize staying healthy over rapid progress

For Intermediate Runners

  • Maintain consistent base mileage
  • Add structured workouts (tempo, intervals) 1-2x per week
  • Use periodization to peak for goal races
  • Balance stress and recovery

For Advanced Runners

  • Optimize the details (nutrition, sleep, recovery)
  • Fine-tune training based on years of data
  • Accept slower rate of improvement
  • Focus on consistency and avoiding injury

Common Violations of These Principles

  1. Too much, too soon - Violates progressive overload and adaptation
  2. All hard runs - Violates adaptation (no recovery for adaptation to occur)
  3. All easy runs - Violates specificity (not training the systems needed for racing)
  4. Inconsistent training - Violates progressive overload and reversibility
  5. Copying elite training - Violates individualization
