Types of Running Workouts
Every training plan includes different types of runs, each serving a specific purpose. Understanding what each workout does helps you train smarter.
The Five Main Workout Types
1. Easy Runs (Recovery Runs)
Purpose: Build aerobic base, promote recovery, accumulate volume safely
Characteristics:
- Conversational pace (you can speak in full sentences)
- 60-75% of max heart rate
- Should feel comfortable, even "too easy"
- Most common workout type
Duration: 20-90 minutes depending on fitness and training phase
Why It Matters:
- Builds mitochondria and capillary density
- Strengthens tendons and ligaments
- Allows you to accumulate mileage without excessive stress
- Promotes recovery between hard sessions
Common Mistake: Running easy runs too fast, which turns them into "junk miles" that create fatigue without the benefits of true hard training.
Rule of Thumb: 70-80% of your weekly mileage should be easy runs.
2. Long Runs
Purpose: Build endurance, mental toughness, and race-specific adaptations
Characteristics:
- Easy to moderate pace (slightly slower than easy run pace is fine)
- Duration-based, not pace-based
- Typically 90-180 minutes for marathoners, 60-90 minutes for shorter distances
- Usually done once per week

Lactate threshold training is one of the most effective methods for improving endurance performance, as it raises the exercise intensity at which lactate begins to accumulate in the blood.[1]
Characteristics:
- "Comfortably hard" pace
- About 80-90% of max heart rate
- Can only speak in short phrases
- Feels controlled but challenging
Duration: 20-40 minutes at tempo pace (or broken into segments)
Formats:
- Classic Tempo: 20-40 minutes continuous at threshold pace
- Cruise Intervals: Shorter segments (e.g., 3x2 miles) with 1-2 min recovery
- Tempo Long Run: Sections of tempo pace embedded in a long run
Target Pace:
- Roughly your current 10K to half marathon race pace
- About 15-20 seconds per mile slower than 5K pace
- About 25-30 seconds per mile faster than marathon pace

- Hard effort (5K pace or slightly faster)
- 3-5 minutes per interval
- Equal or slightly shorter recovery periods
- 90-100% max heart rate during work intervals
Typical Workouts:
- 5-6 x 1000m with 400m recovery
- 4-5 x 1200m with 2-3 min recovery
- 6 x 800m with 400m recovery
Target Pace:
- Roughly your current 5K race pace or slightly faster
- Should feel "hard but sustainable" for the interval duration
- If you can't complete the workout, you're going too fast
Physiological Benefits:
- Increases VO2 max (maximum oxygen processing)
- Improves running economy
- Develops speed endurance
- Enhances neuromuscular coordination
Recovery: Should feel mostly recovered before starting next interval

Typical Workouts:
- 8-12 x 400m with 400m jog recovery
- 6-8 x 200m with full recovery
- Hill repeats: 8-10 x 30-60 seconds uphill

- Mile to 3K race pace or faster
- Should feel fast but controlled
- Complete recovery between reps
