Race Day Execution
Training builds the engine. Race day is the one hour - or the three hours - in which you either use that engine well or waste it. Execution is a separate skill from fitness, and it is the skill most runners never practice. A perfectly trained marathoner who runs the first 10K 20 seconds per mile too fast will finish slower than a less fit runner who paced it correctly. This section covers pacing, the taper, the days before, the warm-up, what to do when it goes wrong, and how to recover afterward.
Pacing: The Whole Ballgame
The even or slightly negative split is not a personality trait. It is a physiological requirement.
Nearly every distance-running world record from 800m up has been set with an even or negative split - a second half run at the same pace as, or faster than, the first. This is not a coincidence, and it is not because elite runners are more disciplined than you. It is because of how energy actually works.
Why Going Out Too Fast Is Unrecoverable
Suppose you bank 60 seconds in the first three miles by running faster than goal pace. It feels almost free at the time. It is not, and here is what you actually bought:
1. You burned glycogen faster - disproportionately faster.
As pace rises, the fuel mix shifts toward carbohydrate (see Fueling and Nutrition). Running 3% faster does not cost you 3% more glycogen; it costs considerably more, because you have moved further up the carbohydrate side of the fuel mix. In a marathon, that early "free" speed is drawn directly out of the tank you will need at mile 22.
2. You went over threshold, early.
Every pace above your lactate threshold accumulates lactate and hydrogen ions faster than you clear them. Early in the race that acidosis is invisible - you feel wonderful, adrenaline is high, the crowd is loud. But the metabolic debt is real and it does not get forgiven. You spend the rest of the race carrying it.
3. Oxygen cost drifts upward.
At a given pace, oxygen consumption creeps up over a long run as fatigue accumulates and form degrades. Starting too fast accelerates this. The same pace literally costs you more as the race goes on, so a pace you "held easily" at mile 3 is a different pace, physiologically, at mile 20.
4. The time you gained is smaller than the time you lose.
This is the cruel arithmetic. Bank 60 seconds early, and glycogen depletion plus acidosis will typically cost you three to ten times that in the closing miles. You do not slow by five seconds per mile at the end. You slow by 45, or 90, or you walk.
There is no bank. There is only a loan at a punishing interest rate.
The Coach's Version
Run the first half with your head, and the second half with your heart.
The first half of a race should feel comfortable, almost boringly controlled, to the point that you are slightly annoyed by how easy it feels and slightly worried that you are leaving time out there. That feeling is what correct pacing feels like. If the first half feels appropriately hard, you are running too fast, because the second half at the same pace will feel far harder than the first.
A Worked Example: Boston Marathon 2013
Here is what disciplined execution looks like in real split data. These are the author's own splits from the 2013 Boston Marathon (bib 3890, age 20).
Finish: 2:55:13 - 6:41 per mile.

What the Numbers Say
First half: 1:27:26. Second half: 1:27:47.
A positive split of 21 seconds. Over 26.2 miles. That is a second-half slowdown of about 0.4%, or roughly one second per mile.
Look at the spread of the 5K segments: the fastest is 20:23 and the slowest is 21:02. The entire race fits inside a 39-second band. There is no surge, no fade, no heroic early move, no collapse. It is close to a flat line.
And now the part that actually matters:
The 30-35K segment was 21:02, and the 35-40K segment was 20:52. The final 2.2K was run at 6:37/mile - faster than the opening 5K.
He did not slow down in the final 10K. That is the entire point. The last 10K is precisely where the marathon is decided and precisely where most marathoners come apart - it is where glycogen runs out, where the early "banked" time comes due, and where the field visibly fractures into runners who paced it and runners who did not. Here, the closing splits are indistinguishable from the opening splits.
Why Boston Makes This Notable
Boston is not a flat course, and it is not a neutral one:
- It is net downhill (about 140m of net drop), which seduces runners into a fast, quad-hammering opening. The first four miles drop sharply.
- Those early downhills cause eccentric muscle damage in the quadriceps - damage you do not feel until the second half, when you need those quads to hold form.
- The Newton hills come from roughly mile 16 to 21, ending with Heartbreak Hill. In this splits table, that is the 30-35K segment - and note that it is the slowest segment of the race at 21:02, but only 22 seconds off the average. The hills cost him almost nothing.
- Positive splits are the norm at Boston. The course is designed to produce them. A large fraction of the field runs the second half several minutes slower than the first.
Running a 21-second positive split at Boston - and speeding up through the final 10K after climbing Heartbreak - is not luck. It is a runner who started at a pace he could actually hold, absorbed the Newton hills without panicking, and had something left because he had not spent it in Hopkinton.
This is what "run the first half with your head, the second half with your heart" looks like when you graph it.
Race Strategy by Distance
Pacing principles are universal. Their application is not.
5K
The 5K is a race of controlled aggression. It is short enough that fuel is irrelevant and long enough that going out too fast is still fatal.
- Fuel/hydration: none needed. See Fueling and Nutrition.
- Strategy: run even effort, aiming for an even or slightly negative split. First mile at goal pace, not faster - the adrenaline will make goal pace feel absurdly easy, and that is the trap.
- Mile 1: at goal pace. Resist the sprint off the line. Everyone around you is making a mistake.
- Mile 2: the hardest mile, mentally. The adrenaline is gone and the finish is not close. Hold pace. Stay focused on the runner in front of you.
- Mile 3 to finish: empty the tank. The last 800m should be everything you have.
- Common error: going out 20-30 seconds too fast in mile 1, and losing 60+ seconds over miles 2 and 3.
10K
A 5K that punishes you twice as long for the same mistake. Run at or just above threshold pace.
- Fuel: none needed. Water optional.
- Strategy: the first 2 miles must feel controlled. The race begins at 4 miles.
- Miles 1-2: goal pace, controlled. Settle in, find rhythm.
- Miles 3-4: hold. This is where discipline pays.
- Miles 5-6.2: progressively harder effort. Close hard over the final 800m-1K.
- Common error: treating it like a long 5K. It is not. There is far more race left when it starts to hurt.
Half Marathon
Run at or just below threshold pace. The half is long enough that pacing errors compound, but short enough that you can usually still finish - just slowly and unhappily.
- Fuel: 1-3 gels for most runners; well-trained sub-90 runners may need very little.
- Strategy: negative split. Divide it into thirds.
- Miles 1-4: 5-10 sec/mile slower than goal pace. Deliberately conservative. You will feel held back. Good.
- Miles 5-9: settle exactly into goal pace. Rhythm, relaxation, efficiency.
- Miles 10-13.1: this is where the race is decided. Pick it up if you can. If you paced the first 9 correctly, you will be passing people.
- Common error: running the first 5 miles at goal-pace-minus-15, and dying from mile 10.
Marathon
The marathon is a fueling and pacing problem that happens to involve running. The distance is not the hard part; the last 10K is.
- Fuel: essential. 30-60 g of carbohydrate per hour minimum, taken on a schedule from early. Do not wait until you feel it.
- Strategy: even split, or the tiniest of positive splits. Goal pace from the start. No banking. No exceptions.
- Miles 1-6: goal pace, or 5-10 sec/mile slower if crowded. It must feel easy. If it does not feel easy, your goal pace is wrong.
- Miles 7-13: goal pace. Relax. Fuel on schedule. Do not chase people.
- Miles 14-20: goal pace, now requiring real concentration. This is where you stop cruising and start working.
- Miles 20-26.2: the actual race. Whatever you did in miles 1-6 is now being repaid, with interest, in either direction. If you paced it right, you hold. If you did not, you will find out precisely what "the wall" means.
- Common error: the single most common error in the sport - going out 15-20 sec/mile too fast because it feels wonderful, banking 3-5 minutes, and losing 10-20 minutes after mile 20.
Adjusting the Plan for Conditions
Your goal pace is a hypothesis, and the weather gets a vote.
- Heat is the biggest factor. Marathon performance degrades measurably as temperature rises above roughly 10-15°C (50-60°F), and the effect is larger for slower runners who are out there longer.[1] On a hot day, adjust goal pace before the start, not at mile 18 when it is already too late.
- Wind: tuck in behind others. Do not fight a headwind at goal pace - run goal effort and accept the time.
- Hills: run by effort, not pace. Do not attack uphills. Do not brake hard downhills (this is what destroys quads at Boston).
- The adjustment must be made in advance. A goal chosen in a cool training block does not survive contact with 24°C and full sun, and the runner who refuses to admit that is the runner in the medical tent.
The Taper
The taper is where the fitness you built actually becomes available to you.
For weeks you have been training in a state of accumulated fatigue - fitness masked by tiredness. The taper strips away the fatigue while preserving the fitness, and what emerges is your actual current ability. Tapering reliably improves performance, typically on the order of ~2-3%, which over a marathon is minutes.[2][3]
What a Taper Does
- Restores glycogen stores (which cannot fully refill under heavy training load)
- Repairs accumulated muscle damage
- Restores hormonal and immune function
- Preserves fitness - two to three weeks of reduced volume does not meaningfully reduce aerobic fitness (see Reversibility)
How to Taper
The evidence is consistent on the shape of it:[2]

The rules that matter:
- Cut volume, keep intensity. This is the single most important taper principle. Drop the mileage, not the quality. Keep doing short, sharp work at race pace and faster - just much less of it. Runners who go completely easy during the taper arrive flat and sluggish.
- Keep frequency. Do not suddenly go from six runs a week to three. Run about as often, just shorter.
- Reduce progressively. For a marathon: roughly 80% of peak volume, then 60%, then 40% in race week.
- Race week: short easy runs, one brief session at race pace (e.g. 2-3 x 1K at goal pace, 2 days out), and complete rest the day before - or a very short shakeout jog with a few strides.
Why You Feel Terrible During the Taper
Almost everyone feels worse during the taper, not better. Sluggish, heavy, restless, uncoordinated. Phantom aches appear in places that were fine last week. Easy runs feel inexplicably hard. Runners routinely conclude they have lost fitness or are getting sick.
This is normal and expected. It has a name in running circles - the taper crazies - and there are real reasons for it:
- Your body is repairing damage, and repair does not feel like nothing
- You are glycogen-loading, which means carrying extra water weight and feeling heavy
- Your routine is disrupted and running is how you regulate stress; now you are doing less of it
- You have more time to notice sensations that heavy training simply drowned out
Do not respond to it. The single worst taper decision is to "test" your fitness with a hard workout in race week because you feel bad. You will not learn anything reassuring and you will arrive tired. Trust the taper. The freshness shows up on race day, not before it.
The Week Before, The Night Before, Race Morning
The Week Before
- Sleep is the priority, and the sleep that matters most is two nights before, not the night before (which is frequently bad and rarely consequential).
- Nothing new. No new shoes, no new socks, no new food, no new supplements, no new massage therapist, no first-ever ice bath.
- Logistics done early: travel, bib pickup, course map, start corral, bag drop, family meeting point, weather forecast. Every logistical unknown you eliminate is anxiety you do not carry to the line.
- Reduce fibre in the final 24-48 hours, and carb load if you are racing a marathon (see Fueling and Nutrition).
- Stay off your feet at the expo. Three hours of standing and wandering the day before a marathon is a real, and completely unnecessary, cost.
The Night Before
- A normal-sized, familiar, low-fibre, carbohydrate-rich dinner. Not enormous. Not novel. Not a restaurant you have never tried.
- Lay everything out: kit, bib pinned, shoes, gels, watch charged, safety pins, throwaway layer for the corral.
- Set two alarms.
- Do not chase sleep. Poor sleep the night before a race has minimal effect on next-day performance, and worrying about it makes it worse. The bank is filled in the preceding week.
Race Morning
- Wake 3-4 hours before the gun. This is not optional for a marathon - you need time to eat, digest, and use the bathroom.
- Eat your rehearsed breakfast, the one you have eaten before multiple long runs.
- Caffeine, if you use it, 45-60 minutes before the start.
- Dress for the race, not the start line. You will feel cold standing in the corral. That is correct. The rule of thumb: dress as if it is about 10°C (20°F) warmer than it actually is. Use a throwaway layer.
- Arrive early. Bathroom lines are longer than you think, and every one of them.
- Your only job in the corral is to stay calm and stay warm. Nothing you do now can make you fitter. Plenty of things can still make you slower.
The Warm-Up
The warm-up is not the same for every race, and this is one of the most commonly botched details in the sport.
The warm-up exists to raise muscle temperature, elevate oxygen uptake kinetics so you are not in oxygen debt from the gun, and prepare the nervous system. The shorter and faster the race, the more warm-up you need. That sounds backwards until you notice that a 5K is run at a pace you cannot ease into - you are at race intensity within 20 seconds, and if your body is not ready, you spend the first mile in a hole.
5K / 10K Warm-Up (15-30 minutes, finishing ~10 min before the start)
- 10-15 min easy jogging
- Dynamic drills (leg swings, high knees, A-skips) - 5 minutes
- 4-6 x 100m strides at roughly 5K pace or slightly faster, with full recovery
- Finish close to the start - within about 10 minutes, so you do not cool back down
- Arrive at the line already breathing slightly hard and lightly sweating
This full warm-up is worth 10-20 seconds in a 5K. It is not optional if you are racing.
Half Marathon Warm-Up (10-15 minutes)
- 10 minutes easy jogging
- Light drills
- 2-3 strides
- Enough to be ready, not enough to cost you anything
Marathon Warm-Up (essentially none)
This is the important inversion. Do not warm up for a marathon.
- Why: you have 26.2 miles to warm up. Marathon pace is a pace you can ease into. Any glycogen you burn jogging around the start area is glycogen you do not have at mile 23, and any heat you generate is heat you must shed later.
- What to do instead: 5-10 minutes of easy walking, some light dynamic movement, and maybe - maybe - a couple of minutes of very easy jogging and one or two strides if it is cold or you are an elite starting at 5:00/mile.
- The first mile is your warm-up. Run it at goal pace, expect it to feel a little stiff, and let the body come to you.

When It Goes Wrong Mid-Race
It will, eventually. The difference between a bad day and a disaster is what you do in the ten minutes after you realize it is a bad day.
You Went Out Too Fast
You are 3 miles in and you know the pace was wrong.
- Correct immediately. Do not wait to see if you "settle in." You will not.
- Ease back to goal pace now. The 30 seconds you gained are already gone; the only question is how much more you are going to lose.
- Accept the new reality. You may still have a good day. You will not have the day you would have had. Chasing the original goal from a hole is how a 5-minute mistake becomes a 25-minute one.
You Are Cramping
- Slow down immediately. Cramps escalate; a full seizing cramp can end your race outright, while an early one can often be managed.
- Shorten your stride, take sodium and fluid if you have it, walk briefly if you must.
- Cramping is multifactorial - pace beyond your fitness, fatigue, and electrolyte/hydration status all contribute. The one lever you always have is intensity. Use it.
You Are Hitting the Wall
- Take carbohydrate now, even though it will not act for 15-20 minutes. Take it anyway - the alternative is worse.
- Reduce pace to something sustainable. Do not grind; grinding at a pace you cannot hold turns a slow finish into a DNF.
- Break the remaining race into very small pieces. The next aid station. The next mile marker. The next lamp post.
- A walk break is not a failure. Walking 60 seconds and then running 6 miles is much faster than staggering 6 miles.
You Are Overheating
- Slow down. Heat is the one problem that gets rapidly and dangerously worse if you do not.
- Take water externally as well as internally; ice at the neck, wrists, head.
- Symptoms that mean stop, not push through: stopping sweating, chills or goosebumps in heat, confusion, disorientation, dizziness, nausea with a pounding headache. These are medical events, not toughness tests. Get to a medical tent.
The Judgment Call
There is a real difference between "this hurts" and "something is wrong." Racing hurts; that is the deal, and quitting because it hurt is a decision you will get to regret for a long time. But a sharp injury pain, chest pain, dizziness, confusion, or heat-illness symptoms are your body reporting a fault, not a feeling. No race is worth a hospital stay. There is always another start line.
After the Race
Immediately (0-2 hours)
- Keep walking for 10-15 minutes. Do not sit down immediately; blood pooling in the legs after you stop is a real cause of post-race collapse.
- Warm, dry layers on quickly, especially in cold or wet conditions - your thermoregulation is compromised and body temperature drops fast.
- Carbohydrate and protein within a couple of hours. Glycogen resynthesis is fastest early. Whatever you can stomach is the right food.
- Fluid to thirst, with sodium. Do not force enormous volumes of plain water.
The Reverse Taper
Recovery is not the absence of a plan. It is a plan. A marathon causes substantial muscle damage, immune suppression, and glycogen depletion, and the fact that you feel decent by Wednesday is a trap - your legs recover faster than the deeper systems do.
Run the taper backwards:

A common rule of thumb: one easy day per mile raced - roughly 26 days of no hard running after a marathon. It is a blunt heuristic, and it errs in the right direction.
The two ways runners ruin the weeks after a good race:
- Racing again too soon while riding the high. Fitness is still there; the tissue is not.
- Jumping straight back into hard training because they feel fine on day 5. They are not fine on day 5. The muscle damage and immune suppression outlast the soreness.
Reflect While It Is Fresh
Within a few days, write down what actually happened, because you will not remember it accurately in six months:
- What were your splits? Where exactly did you deviate from the plan?
- Did the fueling work? What did you actually take, and when?
- What did you feel at 5K, at halfway, at the point it got hard?
- What would you change, and what would you keep?
This is how execution becomes a skill instead of a coin flip. The splits table above exists because someone kept the record.
