Progression and Periodization
Smart progression prevents injury and maximizes gains. Periodization organizes your training into phases that build on each other toward a peak performance.
Progressive Overload
To improve, you must gradually increase training stress over time.
You can progress by increasing:
- Volume (total mileage)
- Intensity (workout difficulty)
- Frequency (days per week)
Critical Rule: Only increase ONE variable at a time.
The 10% Rule
Don't increase weekly mileage by more than 10% per week.
Example:
- Week 1: 20 miles
- Week 2: 22 miles (10% increase)
- Week 3: 24 miles
- Week 4: 17 miles (recovery week, -30%)
- Week 5: 25 miles (resume building)
Why 10%?
- Tendons, ligaments, and bones adapt slower than cardiovascular system
- You might feel capable of more, but injury risk increases sharply above 10%
- Conservative progression keeps you healthy long-term
When to Break the Rule:
- Very low mileage runners (under 15 mpw) can progress faster
- Returning to previous training levels after time off
- Even then, be cautious
Progression Phases
Phase 1: Build Frequency First
Goal: Establish running habit
- Start: 3 days per week
- Progress to: 4-5 days per week
- All runs easy, 20-30 minutes
- Focus on consistency, not mileage
- Duration: 4-8 weeks
Example:
- Weeks 1-2: 3 days/week, 20 min each
- Weeks 3-4: 4 days/week, 20 min each
- Weeks 5-8: 4-5 days/week, 25-30 min each
Phase 2: Build Volume (Mileage)
Goal: Increase aerobic capacity
- Maintain frequency (4-5 days/week)
- Gradually increase one run per week (the long run)
- Gradually extend easy runs
- Keep all running easy/aerobic
- Follow 10% rule
- Duration: 12-16 weeks
Example:
- Week 1: 5 runs of 30 min = 20 miles
- Week 4: 4x30 min + 1x60 min = 25 miles
- Week 8: 4x40 min + 1x75 min = 32 miles
- Week 12: 3x40 min + 1x50 min + 1x90 min = 38 miles
Phase 3: Add Intensity
Goal: Develop speed and lactate threshold
- Maintain volume (or slightly reduce)
- Replace 1-2 easy runs with quality workouts
- Start with tempo runs
- Later add intervals
- Keep other days easy
- Duration: 8-12 weeks
Example Weekly Structure:
- Monday: Easy 40 min
- Tuesday: Tempo workout 50 min total
- Wednesday: Easy 30 min
- Thursday: Easy 40 min
- Friday: Easy 30 min or rest
- Saturday: Long run 90 min
- Sunday: Rest
- Total: 40 miles, 2 quality days
Phase 4: Race-Specific Training
Goal: Sharpen for goal race
- Maintain volume
- Workouts become more race-specific
- Practice goal race pace
- Simulate race conditions
- Duration: 6-10 weeks before race
Phase 5: Taper
Goal: Arrive fresh and ready to race
- Reduce volume 20-50%
- Maintain some intensity to stay sharp
- Prioritize rest and recovery
- Duration: 1-3 weeks depending on race distance
Periodization: The Big Picture
Periodization divides training into distinct phases, each with specific goals.
Periodization was originally developed by Soviet sports scientists and has become a cornerstone of modern endurance training.[1] The concept systematically varies training volume, intensity, and specificity to optimize performance and prevent overtraining.
Macrocycle (6-12 months)
The entire training period from base building to goal race and recovery.
Mesocycle (4-8 weeks)
Distinct training blocks with specific focus.
Microcycle (1 week)
Individual training weeks.
Classic Periodization Model
1. Base/Preparation Phase (12-16 weeks)
Focus: Build aerobic foundation
Characteristics:
- High volume, low intensity
- 90% easy running
- Build weekly mileage
- One long run per week
- No race-specific work
Example Week (40 miles):
- 5-6 easy runs
- 1 long run
- All conversational pace
2. Build/Development Phase (8-12 weeks)
Focus: Develop lactate threshold and aerobic capacity
Characteristics:
- Maintain volume
- Add tempo runs (1x per week)
- Still mostly easy running (70-80%)
- Progressive long runs
Example Week (40 miles):
- 1 tempo workout
- 4 easy runs
- 1 long run
3. Peak/Sharpening Phase (6-8 weeks)
Focus: Race-specific fitness
Characteristics:
- Maintain or slightly reduce volume
- Add intervals and race-pace work
- 2 quality workouts per week
- Workouts mimic race demands
Example Week (38 miles):
- 1 tempo or race-pace workout
- 1 interval workout
- 3 easy runs
- 1 long run with race-pace segments
4. Taper Phase (1-3 weeks)
Focus: Rest and recover for peak performance
Characteristics:
- Volume drops 30-50%
- Maintain some intensity
- Emphasize rest and recovery
- Trust your training
Example Week (20-25 miles):
- 1 short tempo or race-pace session
- 3-4 easy runs (shorter)
- 1 medium-long run
- Extra rest
5. Recovery Phase (2-4 weeks)
Focus: Physical and mental recovery
Characteristics:
- Low volume
- No intensity
- Cross-training okay
- Complete rest is fine
- Reset for next cycle
Applying Periodization by Distance
5K to 10K Training Cycle
- Base: 8-12 weeks
- Build: 6-8 weeks
- Peak: 4-6 weeks
- Taper: 1 week
- Total: 19-27 weeks
Half Marathon Training Cycle
- Base: 12-16 weeks
- Build: 8-10 weeks
- Peak: 6-8 weeks
- Taper: 1-2 weeks
- Total: 27-36 weeks
Marathon Training Cycle
- Base: 16-20 weeks
- Build: 8-12 weeks
- Peak: 8-10 weeks
- Taper: 2-3 weeks
- Total: 34-45 weeks
Common Progression Mistakes
1. Too Much, Too Soon
- Increasing mileage and intensity simultaneously
- Exceeding 10% weekly increase
- Adding workouts before building base
Solution: Progress one variable at a time, be patient.
2. No Recovery Weeks
- Building indefinitely without down weeks
- Leads to overtraining and injury
Solution: Every 3-4 weeks, reduce volume by 20-30%.
3. Skipping Base Phase
- Jumping into intense training without aerobic foundation
- Common when runners have limited time before a race
Solution: Always build base first, even if it means choosing a later race.
4. Random Training
- No plan or progression
- Doing whatever feels good that day
- Inconsistent stimulus
Solution: Follow a structured plan with clear progression.
5. Constant Peak Training
- Always doing hard workouts
- Never taking an off-season
- Leads to burnout and stagnation
Solution: Use periodization - hard phases followed by easier phases.
Progression for Different Experience Levels
Beginners (0-1 year)
- Focus on frequency and consistency first
- Build to 20-30 mpw over 6-12 months
- Mostly easy running for first year
- 1-2 races after 6+ months of base building
Intermediate (1-3 years)
- Can handle 30-50 mpw
- Include 2 quality workouts per week
- Follow full periodization cycles
- 3-4 goal races per year
Advanced (3+ years)
- 50-70+ mpw sustainable
- More sophisticated periodization
- Fine-tune training based on experience
- 2-3 major goal races per year
Key Principles
- Progress gradually - 10% rule for mileage increases

Sample Year-Long Training Progression
Intermediate runner targeting fall marathon:
- Jan-Feb (8 weeks): Off-season, 20-30 mpw, easy running
- Mar-Apr (8 weeks): Base building, 25-35 mpw, mostly easy
- May (4 weeks): Build phase, 35-40 mpw, add tempo runs
- June (4 weeks): Peak phase, 40 mpw, 5K race
- July (4 weeks): Recovery, 25-30 mpw, easy running
- Aug (4 weeks): Marathon base, 35-45 mpw, long runs
- Sep (8 weeks): Marathon build, 45-50 mpw, tempo + long runs
- Oct (6 weeks): Marathon peak, 50-55 mpw, race-pace work
- Late Oct (2 weeks): Taper, 30-35 mpw
- Nov (Marathon race)
- Late Nov-Dec (6 weeks): Recovery, 20-30 mpw
