Heart Rate Zones
Training by heart rate helps you run at the right intensity for each workout. Understanding heart rate zones ensures you're easy runs are actually easy and your hard workouts are hard enough.
Why Use Heart Rate?
Heart rate is an objective measure of effort.
- Pace varies with terrain, wind, temperature, fatigue
- Heart rate reflects actual physiological stress
- More consistent than pace for measuring effort
- Especially useful for beginners learning proper pacing
Example: 9:00/mile might be easy on flat ground but hard uphill. Your heart rate tells you the true effort level.
Finding Your Max Heart Rate
Method 1: Field Test (Most Accurate)
Warm up thoroughly, then:
- Run hard for 3 minutes uphill
- Jog 2 minutes recovery
- Run hard for 3 minutes uphill (all-out)
- Your max HR during the second effort is your max
Note: This is uncomfortable. Make sure you're healthy and have a training base first.
Method 2: 220 - Age Formula
Max HR = 220 - Your Age
- Quick and easy
- Often inaccurate (±10-15 bpm variation)
- Better than nothing but not ideal
Example: 35 years old = 220 - 35 = 185 bpm estimated max
Method 3: Check Your Watch Data
- Look at your highest recorded HR from hard efforts
- Needs several months of data
- More accurate than the formula
The Five Heart Rate Zones
Zone 1: Recovery/Easy (50-60% Max HR)
Feel: Very comfortable, can hold conversation easily
Purpose:
- Active recovery between hard workouts
- Warm-up and cool-down
- Recovery runs
Duration: 20-45 minutes
Example (180 max HR): 90-108 bpm
When to Use: Recovery days, warm-ups, cool-downs
Zone 2: Aerobic/Easy (60-70% Max HR)

Zone 3: Tempo/Moderate (70-80% Max HR)
Feel: Moderate effort, can speak in short sentences
Purpose:
- Improve aerobic efficiency
- Transition zone between easy and hard
- Marathon race pace for many runners
Duration: 20-90 minutes
Example (180 max HR): 126-144 bpm
When to Use:
- Marathon pace runs
- Progressive long runs
- Some tempo work
Warning: Easy to drift into Zone 3 accidentally. For most training, stay below 70% or go into Zone 4 purposefully.
Zone 4: Threshold/Hard (80-90% Max HR)
Feel: Comfortably hard, can only speak a few words
Purpose:
- Improve lactate threshold
- Most effective training zone for tempo work
- Build sustainable speed
Duration: 20-40 minutes total at this intensity
Example (180 max HR): 144-162 bpm
When to Use:
- Tempo runs
- Cruise intervals
- Lactate threshold workouts
- 10K to half marathon race pace

Zone 5: Maximum/VO2 Max (90-100% Max HR)
Feel: Very hard, can barely speak

- Improve VO2 max
- Develop speed and power

Example (180 max HR): 162-180 bpm
When to Use:
- Interval workouts
- 5K race pace efforts
- Hill repeats

Recovery: Need substantial recovery between intervals and after workout
The 80/20 Rule and Heart Rate
80% of training in Zones 1-2 (easy), 20% in Zones 4-5 (hard)
Weekly Example (5 hours total):
- 4 hours in Zones 1-2 (easy runs, long runs)
- 1 hour in Zones 4-5 (tempo, intervals)
Avoid Zone 3 for most training:
- Too hard to build aerobic base
- Too easy to improve threshold
- "Moderate" training creates fatigue without clear benefits
- Exception: Marathon race pace can be Zone 3
Using Heart Rate for Different Workouts
Easy Runs
- Target: Zone 2 (60-70% max)
- Rule: If HR creeps into Zone 3, slow down

Long Runs
- Target: Zone 2, maybe low Zone 3 (60-75% max)

- Target: Zone 4 (80-90% max)

Intervals
- Target: Zone 5 (90-100% max)
- Rule: Should reach high Zone 4/Zone 5 during work intervals
- Note: Recovery intervals should drop to Zone 2-3

- Target: Zone 1-2 (50-65% max)
- Rule: Keep it truly easy
- Note: Often slower than you think
Heart Rate Variability (HRV)
HRV measures the variation in time between heartbeats.
HRV is regulated by the autonomic nervous system and reflects the balance between sympathetic (fight-or-flight) and parasympathetic (rest-and-digest) activity. Research shows HRV is a valuable tool for monitoring training load and recovery status in athletes.[1][2]
- High HRV: Well-recovered, ready for hard training

- Measure first thing in morning
- Track trends over time (not single days)
- If HRV drops significantly, take it easy

Simple rule:
- HRV normal or high = proceed with planned workout
- HRV significantly low = make it an easy day
Factors That Affect Heart Rate
Higher Heart Rate:
- Heat and humidity
- Dehydration
- Fatigue
- Illness
- Lack of sleep
- Stress/anxiety
- Caffeine
- Altitude
Lower Heart Rate:
- Improved fitness (resting HR drops)
- Cool weather
- Overtraining (paradoxically)
- Certain medications
Implication: Don't be a slave to zones. Use HR as a guide, not an absolute rule.
Limitations of Heart Rate Training
Heart Rate Lag
- Takes 2-3 minutes to stabilize
- Not ideal for short intervals
- Better for steady-state efforts
External Factors

- Same effort may show different HR on different days
