18-Week Marathon Training Plan (Advanced Level)
Plan Overview
Target Audience: Runners who have completed at least one marathon, hold a 50+ mpw base year-round, and are chasing a specific time (a Boston qualifier, a PR, a first sub-3) Goal: Marathon (26.2 miles) in 18 weeks, to a time target Weekly Mileage: 54-90 miles (peak 90) Running Days: 6-7 per week, with 1-2 doubles per week in the heaviest blocks Long Runs: 20-22 miles, with quality embedded
This is the advanced sibling of 18-Week Marathon Training Plan (Intermediate Level). The difference is not that the numbers are bigger. The difference is that marathon pace is treated as the organizing principle of the entire build, the long run carries race-specific work rather than just distance, and the plan is explicit about the trade-offs it is making on your behalf.
If you have never run a marathon, run the intermediate plan. If you are not already holding 50 mpw comfortably, run the intermediate plan. The single most common way this plan fails is a runner arriving at Week 1 with a 40 mpw base and a Week 9 body.
Before You Start

Establish your VDOT (do not guess your paces):
- Use a recent half marathon (best predictor) or 10K
- Convert it in VDOT and Pace Tables to get real numbers for every zone
- Re-test at the Week 12 tune-up half. Your marathon goal pace is a hypothesis until then.

Know your zones by name. Every session below is prescribed by zone, never by a raw pace:
- Easy (E): Conversational. The overwhelming majority of the plan.
- Marathon (M): Goal race pace. The central stimulus of this plan.
- Threshold (T): Comfortably hard, roughly one-hour race effort. Typically 15-25 sec/mile faster than M pace at this level.
- Interval (I): Hard, 3K-5K effort, in 2-5 minute bouts. Used sparingly.
- Repetition (R): Fast and short, full recovery. Neuromuscular. A garnish.
- Convert them all in VDOT and Pace Tables. Training off someone else's paces is not training.

Set an honest goal pace. Your M pace for this plan should be a pace you have a real physiological claim to, based on a recent half marathon (roughly: half marathon time x 2, plus 8-12 minutes, for a well-trained runner with the mileage this plan carries). Setting M pace 15 sec/mile faster than you have earned does not make you faster. It makes every M-pace session in the plan a threshold session, which means you will be chronically overreached by Week 10 and racing a distance you have never actually rehearsed.

- 8+ consecutive weeks at 50+ mpw before Week 1
- No unresolved niggles. There is no room in this plan to rehab an injury inside it.
- A 14-16 mile long run already routine

- Goal marathon on the Sunday of Week 18
- Tune-up half marathon on the Sunday of Week 12 (strongly recommended - it is how you find out whether your goal pace is real)
Training Philosophy
The marathon is an aerobic race decided by fatigue resistance at a specific pace. Two runners with identical VO2max and identical threshold can finish twenty minutes apart, because one of them can hold marathon pace at Mile 22 on depleted glycogen and the other cannot. Everything in this plan exists to build that specific capacity.
Training Phases:
- Weeks 1-4: Base and strength. Volume up, strides and hill sprints, no formal quality yet.
- Weeks 5-8: Threshold introduction. Continuous tempo and cruise intervals alternate. M pace enters the long run.
- Weeks 9-11: Specific endurance. Long runs grow to 22 miles with substantial M-pace blocks.
- Week 12: Down week and half marathon tune-up race.
- Weeks 13-15: The sharp end. The biggest M-pace long runs of the build. Peak volume (90) in Week 14.
- Weeks 16-18: Three-week taper. Volume down sharply, intensity retained.
Key principle: the long run with embedded marathon pace is the single highest-value session in marathon training. Everything else in the week is arranged so that you can execute it.
What Makes This Plan Advanced
Marathon pace work, and why the M-pace long run is the whole ball game
M pace is a distinct stimulus with a distinct purpose. It is not a "slow tempo," and it is not a "fast easy run." It sits just below the intensity at which lactate begins accumulating meaningfully, which is precisely why it can be run in very large volumes (10, 12, 14 miles in a session) without a recovery cost proportional to the work done. That is the physiological trick that makes it so valuable: enormous specific stimulus, moderate recovery bill.
Now the important part. Running 12 miles at M pace on fresh legs on a Tuesday is a good session. Running 8 miles at M pace at the end of a 22-mile long run is a categorically different and far better one, and it is the single highest-value workout in marathon training. Here is why.
Your race problem is not "can I run 6:50 pace." You have run 6:50 pace hundreds of times. Your race problem is "can I run 6:50 pace at Mile 22, after three hours of running, with my glycogen stores drawn down, my legs mechanically fatigued, my form degrading, and my brain telling me to stop." That is a completely different physiological and psychological state, and the only way to train it is to put yourself in it and then run at goal pace anyway.
A long run with M-pace at the end does exactly that. It:
- Forces the body to run at race pace under glycogen depletion, which drives fat oxidation adaptations you cannot get any other way
- Recruits and fatigues the motor units you will actually be using at Mile 22, rather than the fresher ones you use at Mile 5
- Rehearses race-day fueling under race-day conditions, at the exact point in the race where fueling either saves you or fails you
- Teaches your nervous system that goal pace on tired legs is a survivable, familiar, boring thing rather than a crisis
A slow 22-miler trains you to run slowly for a long time. An M-pace-finished 22-miler trains you to run the marathon. This is not a subtle difference and it is the biggest single separator between a well-built advanced marathon plan and a badly-built one.
In this plan, M-pace inside the long run escalates like this: 6 miles at M (Week 6), 8 (Week 9), 2x5 (Week 11), 10 (Week 13), 8 inside the peak 22 (Week 14), 12 in the dress rehearsal (Week 15).
Threshold in two forms, and how to choose
Continuous tempo: one unbroken block at T pace, 20 to 50 minutes. The stimulus is metabolic and psychological at once: a steady state your body must learn to clear, with no rest to look forward to. Use it when the goal is a clean read on your fitness, or when the block is short enough that fatigue accumulation is not the limiter.
Cruise intervals: the same T pace, broken into repeats of 5 to 12 minutes with short jog recoveries (1-2 minutes, never long enough to fully recover). Because the recoveries clip fatigue accumulation, you can bank considerably more total time at T pace than you could continuously. A runner who can hold a 6-mile tempo can typically manage 4x2 miles or 5x1.5 miles at the same pace.
Choose cruise intervals when: you want more total threshold volume than a continuous block allows (most of the time in a marathon build), when you are carrying fatigue from a heavy week, or when heat or terrain would force you to drift off true T pace.
Choose continuous tempo when: you want an honest, uninterrupted read on your current threshold, or when the mental demand of an unbroken effort is itself the point.
For the marathon specifically, threshold work raises the ceiling that your marathon pace sits under. The higher your threshold, the smaller the fraction of it that M pace represents, and the longer you can hold M pace before the wheels come off. Threshold work is important. It is not, however, the point. The point is M pace.
VO2max work, and the trade-off you must be explicit about
Interval work at I pace raises your aerobic ceiling and keeps your top end from rusting shut. It also carries the highest recovery cost per mile of anything in the plan.
The honest trade-off: in a marathon build, every day spent recovering from a VO2max session is a day not spent doing marathon-specific work. Your marathon time is determined almost entirely by fatigue resistance at M pace and by your threshold. It is barely determined at all by your VO2max, once your VO2max is already in the range this training history implies it is. A runner who does weekly track intervals through a marathon build will arrive at the start line with an excellent 5K and a mediocre marathon, and will not understand why.
This plan contains exactly one dedicated I-pace session (Week 9), plus strides and hill sprints throughout, plus a handful of R-pace touches. That is the correct dose for a marathon. It is enough to preserve economy and leg speed and to keep M pace from feeling like your ceiling. It is not enough to cannibalize the M-pace and long-run work that will actually determine your finish time, and that is deliberate.
If you find yourself wanting to add intervals: that impulse is your ego, not your physiology. Add them to your 10K build in the autumn.
Doubles: when a second run helps, and when it is junk
A double is a second run, usually 4-6 easy miles, on a day you have already run. It exists so that you can carry more weekly aerobic volume than your body could absorb in single sessions without any individual run growing long enough to degrade the next day's quality.
A double helps when:
- You are above roughly 70 mpw and the alternative is a 14-mile Wednesday sandwiched between two quality days
- It is genuinely easy. A second run is aerobic filler.
- It falls on an easy day, never on a quality day, and never the day after the long run
- It teaches you to run on already-tired legs, which is a marathon-specific skill in its own right
A double is junk mileage when:
- You are below 60 mpw. Add the miles to your existing runs instead. A 4-mile shakeout at 55 mpw costs you an hour of your day and buys you almost nothing.
- Its only purpose is to make the weekly total a round number
- It creeps up in pace. A second run that drifts to steady effort is an unplanned third workout, and it is the most common way advanced marathoners overtrain without noticing.
- Your sleep and your eating cannot support it. Volume you cannot recover from is not volume, it is damage.
Doubles in this plan appear on Wednesdays throughout, plus Sunday in the heaviest week. Both halves are counted in the weekly total.
The long run as the centerpiece
Progression: 14 miles (Week 1) to 22 (Weeks 11, 13, 14). Twenty-two is the ceiling. Beyond that the recovery cost rises much faster than the adaptation, and you will pay for a 26-mile "confidence" long run with two ruined weeks.
How slow is too slow. If your easy long run is drifting more than roughly 90-120 sec/mile slower than M pace, it has stopped being specific to anything you are training for. You are practicing a gait, a cadence, and a metabolic state you will never race in. Easy is a range; the long run should generally sit in the upper half of it, and it should never finish slower than it started.
The case against the always-slow long run. "All long runs are slow" is sound advice for a runner building their first aerobic base, and it is bad advice for you. Once several years of base exist, another slow 20 buys you almost nothing you do not already have. What you do not have, and what you need, is the capacity to hold goal pace when depleted - and no amount of slow running produces it, because slow running never puts you in the state where that capacity is tested. From Week 6 onward, most long runs in this plan carry M-pace work. That is the entire design.
There is a real cost to this, and it should be named: quality long runs are much harder to recover from than slow ones. This is why the plan does not put quality in every long run, why the down weeks are non-negotiable, and why the Sunday after a big M-pace long run is a genuine recovery day and not an opportunity.
Fueling rehearsal. Every long run over 100 minutes is a fueling rehearsal, and the M-pace long runs are full dress rehearsals: race-morning breakfast at the race-morning hour, race-day carbohydrate intake on the race-day schedule (typically 60-90g/hr), race-day fluid, race-day products, race-day shoes. Nothing on race day should be new, including your stomach's experience of running at M pace with 60g of carbohydrate in it. See Fueling and Nutrition.

- The hardest and most valuable session of the build. Twelve miles at goal pace at the end of a 20 is as close to the last 12 miles of your marathon as training can get. Execute the fueling exactly as you will on race day. When you finish this run, you have physical evidence of what you are capable of, and you will draw on it at Mile 22.

Phase 6: Three-Week Taper (Weeks 16-18)
The taper rule: volume comes down sharply, intensity does not. You cut how much you run, not how fast you run it. Cutting intensity is how runners arrive at the start line flat, heavy, and slow, and then blame the taper. You cannot lose meaningful aerobic fitness in three weeks. You can absolutely lose sharpness, and you will, if every run becomes a plod.
Volume drops roughly 20-25% per week: 82 to 64 to 48 to race week. The last long run is 14 miles (Week 16). The last hard session is 10 days out.

Note that the peak long run (22) and the most valuable long run (Week 15's 20 with 12 at M) are not the same run. Distance is not the metric that matters. Quality miles under fatigue is.
Training Intensity Distribution
Roughly:
- ~78% Easy and Recovery
- ~13% Marathon pace
- ~7% Threshold
- ~2% Interval, Repetition, strides, hill sprints
The ratio of hard to easy does not change as you advance. The absolute volume does, because the total does. Thirteen percent of 85 miles is 11 miles of M pace in a week, which is a substantial specific stimulus, delivered without breaking the easy-hard distribution that keeps you healthy enough to receive it.
The Risk at This Volume
Be honest with yourself. Ninety miles a week with two quality sessions and a quality long run puts you close to the edge of what your body can absorb. The plan is built to keep you on the right side of that line. You can put yourself on the wrong side of it in about ten days, and you will not feel it happening until it has already happened.
Overtraining warning signs
Any two of these together, persisting for more than a few days, means back off now:
- Resting heart rate up 5+ bpm over baseline for several consecutive mornings
- Easy pace has slowed at the same heart rate, or requires a higher heart rate to hold
- M pace suddenly feels like threshold. This is the canary. When goal pace starts feeling hard on a day it should not, you are overreached, not unfit.
- Disrupted sleep despite heavy training
- Persistent irritability, low mood, or loss of desire to run
- Appetite suppression after hard sessions
- A niggle present for more than a week and not improving
- Recurring minor illness
Read Recovery and Adaptation and Injury Prevention before Week 1, not after Week 11.
The cost of skipping a down week
Weeks 4, 8, and 12 are down weeks. They are structural, not optional, and they are not a reward you earn by feeling bad.
Adaptation does not happen during the load. It happens during the reduction. Three weeks of hard work create the stimulus; the fourth week is when your body actually banks it. Skip the down week and you do not gain a bonus week of fitness. You accumulate fatigue that you carry into the next block, so the next block's M-pace runs are executed at a lower quality, so the stimulus is weaker, so you have traded a real adaptation for a bigger number in a training log.
The failure pattern is monotonous and predictable: strong Week 7, skip the Week 8 down week because "the fitness is coming," mediocre Week 9, poor Week 10, and then either a stress reaction, a tendon, or a two-week illness in Week 11 that costs you the entire build. Feeling too good to take the down week is the single strongest indicator that the plan is working and that you should take it exactly as written.
In doubt? Take the down week. Nobody has ever missed a Boston qualifier by 4 seconds because of a down week.
Race Week
- Wednesday, 4 days out: last sharpener. Short, at M pace, finished feeling like you could easily do more.
- Thursday-Friday: easy running. Your legs will feel odd - heavy one day, twitchy the next. This is normal and predicts nothing.
- Saturday: short shakeout with strides. Lay out everything. Nothing new: not shoes, not socks, not gels, not a shirt from the expo.
- Carbohydrate loading: begin 2-3 days out. Increase carbohydrate, reduce fibre and fat, keep total volume of food sensible. You are topping off glycogen, not stuffing yourself.
- Race morning: breakfast 2.5-3 hours before the gun. Exactly what you have practiced in the Week 14 and Week 15 dress rehearsals.

Run even splits
The even-split principle is not a conservative compromise. It is the optimal strategy, and the evidence for it is about as unambiguous as anything in endurance sport. Analyses of marathon results at every level, from world records to mid-pack, converge on the same conclusion: the fastest time an athlete is capable of on a given day is produced by the flattest pace distribution the course allows, with at most a very slight negative split.
Going out fast to "bank time" does not bank anything. It is a loan at a punitive interest rate. Every second you take early by running above your sustainable metabolic rate accelerates glycogen depletion and lactate accumulation, and you will repay it with interest in the last 10K - typically three to five times over. There is no version of the marathon where running the first half 90 seconds fast produces a faster finish than running it even. The runners who pass you at Mile 22 are the ones who ran the first half boringly.
The execution
- Miles 1-3: goal pace or 3-5 sec/mile slower. You are in a crowd, you are fresh, you are adrenalised, and everything will feel absurdly easy. It is supposed to. Do not spend it.
- Miles 4-13: settle into goal pace. Even, rhythmic, controlled. Effort should be "steady," not "hard." Take your fuel on schedule regardless of whether you feel like you need it. By the time you feel like you need it, it is too late.
- Miles 14-20: hold goal pace while the effort quietly rises. Nothing changes on the watch. Everything changes in your head. Keep taking fuel.
- Miles 21-26.2: this is the race, and this is the part you rehearsed in Week 15. Hold form. Shorten your focus to the mile you are in, then to the next aid station, then to the next lamp post if you have to. If you have paced and fuelled correctly, you will pass a great many people here who did not.
The wall
Hitting the wall at Miles 18-22 is glycogen depletion, and it is almost always a training-and-fuelling failure rather than a toughness failure. You avoid it with: sufficient aerobic volume, M-pace long runs that improve fat oxidation, correct pacing in the first half, and a carbohydrate intake of roughly 60-90g/hr from Mile 4 onward. Fueling on race day
Whatever you do here, you have already done it in Weeks 14 and 15. Typical execution:
- First fuel at Mile 4-5, then every 25-35 minutes thereafter
- Roughly 60-90g of carbohydrate per hour (train your gut to the upper end during the build - it is trainable)
- Fluid at most stations, adjusted for heat
- Nothing you have not tested, ever
Post-Race Recovery
- Walk 10-15 minutes. Carbohydrate and protein within the hour.
- No running for 5-7 days. None. Walk, swim, sit.
- Easy running only for the following two weeks, every other day
- No quality work for at least 3-4 weeks
- Rule of thumb: one easy day per mile raced. That is 26 days. Advanced runners break this rule more often than beginners do, and they are the ones who spend the following spring injured.
Customization Guidelines
If your base is 50-55 mpw rather than 60+
- Run Weeks 1-2 at 55-58 and let the progression catch up by Week 5
- Cap the peak at 75-80: cut the Wednesday double and 2-3 miles from the Thursday medium-long run
- Protect the long run and the M-pace work at all costs. Trim easy volume, never quality.
If you hold 75+ mpw year-round
- You can start at Week 3
- The peak can go to 100 by adding a Friday double and 2-3 miles to the medium-long runs
- Do not extend the long run past 22 miles. There is nothing there for you but recovery cost.
- Do not add a third quality session. Add easy volume.
If you miss a session
- Easy or recovery run: skip it. Do not make it up.
- The M-pace long run: the most important session in this plan. Reschedule it inside the same week even at the cost of two easy days.
- Threshold session: reschedule if it does not compromise the long run. If the choice is between the threshold session and a good long run, the long run wins every time.
- The one VO2max session: skip it without guilt if you have to.
- Never: put two quality sessions inside 48 hours to catch up. That is how a build becomes an injury.
If you are too tired
- Turn the quality session into an easy run and reassess in 48 hours
- Take the extra rest day. One missed workout costs you nothing. Three weeks of overreaching costs you the race.
- Check that your easy days are genuinely easy. At 85 mpw this is the most common failure mode in the sport and it is nearly always the underlying cause.

- Rehearse fuelling until it is boring. The gut is trainable. Train it in the Week 14 and Week 15 long runs, not at Mile 18 on race day.
- Taper cuts volume, never intensity. Three weeks, 20-25% per week, quality retained.
- Run even splits. The fastest marathon you are capable of is the flattest one. Banked time is borrowed at a rate you cannot pay.
