12-Week 5K Training Plan (Intermediate Level)
Plan Overview
Target Audience: Runners with 6+ months consistent running, 20-25 mpw base Goal: 5K race in 12 weeks Weekly Mileage: 12-38 miles (peak week 38) Experience Required: Comfortable running 30-40 minutes continuously
If This Is More Volume Than You Want
This plan peaks at 38 miles in its biggest week. That is a real 5K build, and it sits at the top of the intermediate range rather than the middle of it. Every weekly total in this plan has been checked against the workouts actually listed underneath it, so the number above is the number you will run.
To run this plan at roughly 30 miles per week instead:
- Trim 3-4 miles per week off the easy days only. Take a mile off two or three easy runs rather than a large chunk off one.
- Do not cut the quality sessions (tempo, intervals, marathon-pace work). They are the reason the plan works.
- Do not cut the long run by more than a mile or two. It is the other reason.
- If the plan still feels like too much after that, you want the beginner version, not a trimmed version of this one. There is no shame in that and it will make you faster than limping through a plan that is over your head.

Before You Start

- Run a 5K time trial OR
- Use recent race time (any distance)

Know Your Training Paces:
- Easy: Conversational pace (Zone 2, 60-70% max HR)
- Tempo: Comfortably hard (~10K race pace, Zone 4)
- Interval: Hard effort (~5K race pace, Zone 5)
- Recovery: Very easy (Zone 1-2)

- Pick your goal 5K race for Week 12
- Optional: tune-up race in Week 8

- Weeks 1-4: Base building (mostly easy miles)
- Weeks 5-8: Build phase (add tempo work)
- Weeks 9-11: Peak phase (tempo + intervals)
- Week 12: Taper and race

Phase 1: Base Building (Weeks 1-4)
Week 1: Establish Base (22-28 miles)
- Monday: Rest or easy 3 miles
- Tuesday: Easy 5 miles
- Wednesday: Easy 4 miles + 6x100m strides
- Thursday: Easy 5 miles
- Friday: Rest
- Saturday: Long run 8 miles easy
- Sunday: Rest or recovery 3 miles
Week 2: Build Volume (27-30 miles)
- Monday: Easy 4 miles
- Tuesday: Easy 5 miles
- Wednesday: Easy 4 miles + 6x100m strides
- Thursday: Easy 5 miles
- Friday: Rest
- Saturday: Long run 9 miles easy
- Sunday: Rest or recovery 3 miles
Week 3: Peak Base Volume (29-35 miles)
- Monday: Easy 4 miles
- Tuesday: Easy 6 miles
- Wednesday: Easy 4 miles + 8x100m strides
- Thursday: Easy 5 miles
- Friday: Rest or easy 3 miles
- Saturday: Long run 10 miles easy
- Sunday: Rest or recovery 3 miles
Week 4: Recovery Week (22 miles)
- Monday: Rest
- Tuesday: Easy 5 miles
- Wednesday: Easy 3 miles + 6x100m strides
- Thursday: Easy 4 miles
- Friday: Rest
- Saturday: Long run 7 miles easy
- Sunday: Recovery 3 miles
Phase 2: Build - Add Tempo Work (Weeks 5-8)
Week 5: Introduce Tempo (31 miles)
- Monday: Easy 4 miles
- Tuesday: Tempo - 2mi warmup + 15 min at tempo pace + 1mi cooldown = 6 miles
- Wednesday: Easy 4 miles
- Thursday: Easy 5 miles
- Friday: Rest
- Saturday: Long run 9 miles (last 2 at tempo pace)
- Sunday: Recovery 3 miles
Week 6: Build Tempo (36 miles)
- Monday: Easy 4 miles
- Tuesday: Tempo - 2mi warmup + 20 min at tempo pace + 1mi cooldown = 7 miles
- Wednesday: Easy 4 miles + 6x100m strides
- Thursday: Easy 5 miles
- Friday: Easy 3 miles
- Saturday: Long run 10 miles (last 3 at tempo pace)
- Sunday: Recovery 3 miles
Week 7: Tempo + Strides (35-38 miles)
- Monday: Easy 4 miles
- Tuesday: Tempo - 2mi warmup + 3x2mi at tempo w/2min recovery + 1mi cooldown = 9 miles
- Wednesday: Easy 4 miles + 8x100m strides
- Thursday: Easy 5 miles
- Friday: Rest or easy 3 miles
- Saturday: Long run 10 miles easy
- Sunday: Recovery 3 miles
Week 8: Recovery + Optional Tune-Up Race (15-22 miles)
- Monday: Rest
- Tuesday: Easy 5 miles
- Wednesday: Easy 3 miles + 6x100m strides
- Thursday: Easy 4 miles
- Friday: Rest
- Saturday: OPTIONAL: 5K race OR long run 7 miles easy
- Sunday: Recovery 3 miles
Phase 3: Peak - Add Intervals (Weeks 9-11)
Week 9: Introduce Intervals (34 miles)
- Monday: Easy 4 miles
- Tuesday: Intervals - 2mi warmup + 6x800m at 5K pace w/400m jog + 1mi cooldown = 8 miles
- Wednesday: Easy 4 miles
- Thursday: Easy 5 miles
- Friday: Easy 3 miles + 6x100m strides
- Saturday: Tempo - 2mi warmup + 20 min tempo + 1mi cooldown = 7 miles
- Sunday: Recovery 3 miles
Week 10: Peak Quality (38 miles)
- Monday: Easy 5 miles
- Tuesday: Intervals - 2mi warmup + 5x1000m at 5K pace w/2min rest + 1mi cooldown = 9 miles
- Wednesday: Easy 4 miles
- Thursday: Easy 5 miles
- Friday: Easy 4 miles + 8x100m strides
- Saturday: Tempo - 2mi warmup + 25 min tempo + 1mi cooldown = 8 miles
- Sunday: Recovery 3 miles
Week 11: Final Peak (36 miles)
- Monday: Easy 5 miles
- Tuesday: Intervals - 2mi warmup + 4x1200m at 5K pace w/3min rest + 1mi cooldown = 8 miles
- Wednesday: Easy 4 miles
- Thursday: Easy 5 miles
- Friday: Easy 3 miles + 6x100m strides
- Saturday: Tempo - 2mi warmup + 3mi at tempo + 1mi cooldown = 7 miles
- Sunday: Recovery 4 miles
Phase 4: Taper + Race (Week 12)
Week 12: Taper Week (12 miles + race)
- Monday: Rest
- Tuesday: Easy 4 miles + 6x100m strides
- Wednesday: Sharpener - 2mi easy + 3x1K at 5K pace w/full recovery + 1mi easy = 5 miles
- Thursday: Easy 3 miles easy
- Friday: Rest or 20 min very easy jog
- Saturday: Rest or 15 min very easy shakeout with 4x100m strides
- Sunday: RACE DAY! 5K Goal Race 🏁
Workout Descriptions
Easy Runs
- Pace: Conversational, can speak in full sentences
- HR: Zone 2 (60-70% max)
- Purpose: Build aerobic base, recover from hard days
- Note: These should feel genuinely easy
Strides
- Distance: 100 meters
- Pace: Smooth acceleration to ~mile race pace, not all-out
- Recovery: Walk back to start
- Purpose: Improve form, neuromuscular coordination
- Note: Do after easy runs, 2-3x per week
Tempo Runs
- Pace: "Comfortably hard" - roughly 10K race pace
- HR: Zone 4 (80-90% max)
- Feel: Can speak 3-5 word phrases
- Purpose: Improve lactate threshold
- Note: Should be sustainable for the duration
Intervals
- Pace: 5K race pace or slightly faster
- HR: Zone 5 (90-100% max)
- Recovery: Light jog, should feel ~80% recovered before next interval
- Purpose: Improve VO2 max
- Note: If you can't complete workout, you're going too fast
Long Runs
- Pace: Easy pace, sometimes with tempo finish
- Purpose: Build endurance, mental toughness
- Note: Can add tempo/MP sections in later weeks
Recovery Runs
- Pace: Very easy, slower than normal easy pace
- Purpose: Active recovery, promote blood flow
- Note: Should feel almost too easy
Customization Guidelines
If You Need to Miss a Workout:
- Miss easy run: No big deal, skip it
- Miss long run: Shift schedule, don't skip
- Miss quality (tempo/intervals): Do it next day if possible, or skip and continue
- Never: Make up missed workouts by doubling up quality days
If You're Too Tired:
- Make any hard workout an easy run
- Recovery is more important than one workout
- Take an extra rest day if needed
If Workouts Feel Too Easy:
- Don't increase volume and intensity simultaneously
- Add 1-2 miles to easy runs first
- Only increase quality if recovering well
If Workouts Feel Too Hard:
- Slow down easy runs (most common issue)
- Reduce tempo/interval pace slightly
- Add extra recovery day
- Check if you calculated paces correctly

Success Tips
- Easy days truly easy - Most important rule
- Hard days hard enough - Don't hold back on quality
- Sleep 7-9 hours - Recovery happens during sleep
- Stay consistent - Better to do 80% of plan than 100% then get injured
- Listen to your body - Better to take extra rest than push into injury
- Track your training - Log miles, paces, how you felt
- Nutrition matters - Fuel your training properly
- Trust the taper - Don't panic when you reduce volume in Week 12
Race Week Strategy
Days Before Race:
- 5-7 days out: Last hard workout (Wednesday of race week)
- 3-4 days out: Easy running only
- 2 days out: Short easy run with a few strides
- 1 day out: Rest or very short easy jog
Race Day:
- Warm-up: 10-15 min easy, 4-6x100m strides, drills
- Race strategy: First mile controlled, settle into rhythm, last mile push
- Cool-down: 10-15 min easy jog
After Race:
- Easy running for 1-2 weeks
- No hard workouts for at least 1 week
- Reflect on what worked, what to improve
